Why Sleep Is the Foundation of Health
If you are trying to eat better, exercise more, manage stress, or lose weight, but you are not sleeping well, there is almost no hope for those other attempts to work. It sounds a little doom and gloom, but in reality I look at it differently: getting more sleep isn’t difficult; you don’t even have to leave your bedroom to do it.

Sleep is not the thing you do when everything else is finished; it is the non-negotiable foundation that makes everything else possible. And yet it is the pillar most of us sacrifice first when life gets busy, like staying up late to catch up on work (I am guilty of this), scrolling for an extra hour, watching that last episode; we are constantly cutting rest short to fit in more.
The research on what this costs us is some of the most compelling in all of health science. And once you see it, you cannot un-see it.
What Sleep Actually Does
Most of us think of sleep as a passive state, purely the absence of being awake, but in reality it is almost the opposite.
During sleep, your brain consolidates the memories formed during the day and clears metabolic waste products that accumulate in waking hours. Your body repairs muscle tissue, releases human growth hormone, resets the immune system, and regulates the hormones that control hunger, mood, and stress. Your cardiovascular system recovers. Your prefrontal cortex, the part of the brain responsible for decision-making, emotional regulation and rational thinking, restores itself.
Both rapid eye movement (REM) sleep, which supports emotional processing, and non-rapid eye movement (NREM) sleep, which facilitates physical recovery, are vital for cognitive and affective stability. Disruption of these stages impairs prefrontal cortex regulation of the amygdala, leading to heightened emotional reactivity.
In other words, the way you handle stress, the choices you make, the patience you have, the way you feel in your body, all of it is being set up or undermined by what happened the night before.
What is concerning is the high prevalence of ‘sleep deprivation’ among adults; according to a study, one in three adults are not getting enough sleep. Sleep deprivation is a significant risk factor for cardiovascular diseases such as hypertension, stroke, and coronary heart disease. Sleep and Your Weight
This is the one that surprises people most, particularly those who are trying hard with their nutrition but not seeing the results they expect. Sleep directly regulates two of the most important appetite hormones in the body: ghrelin and leptin.
When we are sleep-deprived, leptin levels drop, and ghrelin levels rise, leading to increased hunger and cravings, particularly for calorie-dense, high-carbohydrate foods. A study found that sleeping less than seven hours per night is associated with an 18% decrease in leptin levels and a 28% increase in ghrelin levels, contributing to increased hunger and caloric intake.
Stanford University researchers found a 14.9% increase in ghrelin and a 15.5% decrease in leptin in people who consistently slept five hours compared with those who slept for eight — with the effect appearing consistently regardless of participants' gender, BMI or eating and exercise habits.
What this means practically: if you are eating well but sleeping poorly, your body is hormonally predisposed to feel hungrier, crave more sugar, and feel less satisfied after meals. This is not a willpower problem. It is a sleep problem.

Sleep and Your Brain
Sleep plays a crucial neurobiological role in emotional regulation, memory consolidation, and executive functioning. After even one poor night of sleep, cognitive function deteriorates significantly, your reaction time slows, and decision-making becomes impulsive. Emotional reactivity increases — small frustrations feel bigger, patience runs shorter, and the capacity to think clearly under pressure narrows considerably.
Research has shown that sleep deprivation significantly impacts cardiac autonomic nervous system function, with chronic sleep loss contributing to decreased mood, reduced energy and weakened immune defence, increasing susceptibility to infections and disease. PLOS
The prefrontal cortex — the rational, measured part of you that makes good choices — needs sleep to function. When it doesn't get it, the amygdala — the emotional, reactive part — runs the show instead. Which is why a bad night's sleep tends to make everything feel harder, more urgent, and more overwhelming than it actually is.
Sleep and Your Exercise Results
If you are exercising but not sleeping, you are leaving most of the benefit on the table.
The physical adaptations from exercise — the building of lean muscle, the improvement of cardiovascular fitness, the repair of tissue — happen during sleep, not during the workout itself. The workout is the stimulus. Sleep is where the work gets done.
Human growth hormone, which is critical for muscle repair and recovery, is released primarily during deep sleep. Without adequate sleep, the body cannot rebuild effectively, recovery takes longer, and the risk of injury increases. You can train hard every day, but if you are not sleeping seven to nine hours, your body is not getting the return on that investment.
So how much sleep do you need?
The National Sleep Foundation recommends seven to nine hours for adults as a functional requirement for the body to complete the physiological work it cannot do while awake.
But quantity is only part of the picture. Quality matters equally. Seven hours of fragmented, light sleep does not deliver the same benefit as seven hours of deep, consolidated rest. This is why what you do in the hours before bed matters as much as what happens when you are actually in it.
Your 5-Step Bedtime Wind-Down Guide
Good sleep does not start when your head hits the pillow. It starts in the 30 to 60 minutes before.
Your body and brain need a transition period between the alertness and stimulation of daily life and the quiet, low-cortisol state required for sleep. Most of us skip this entirely, going from screens and stress to bed and then wondering why our minds won't switch off.
Here is what the research says actually works.
Step 1 — Put Your Phone Away and Dim the Lights
45-60 minutes before Sleep
Blue light from screens suppresses melatonin production by up to 50% after just two hours of exposure, delaying sleep onset by 30 to 45 minutes on average. This disruption is significant enough to shift your entire sleep-wake cycle.
Melatonin is the hormone that signals to your brain and body that darkness has arrived and it is time to sleep. When you expose yourself to blue light in the evening, from your phone, tablet, laptop or overhead LED lights, you are chemically overriding that signal and telling your body it is still daytime.
Put your phone in another room, or at minimum face down and on silent. Switch overhead lights off and use a warm-toned lamp instead.
Why it works: Melatonin cannot be released effectively in the presence of blue light. Removing that light source 45-60 minutes before bed allows melatonin to rise naturally, which in turn lowers core body temperature, slows heart rate, and prepares the nervous system for sleep.
Step 2 — Write Things Down
45-30 minutes before bed— journal or notebook by the bed
One of the main reasons people lie awake is unfinished mental business. The brain keeps rehearsing tomorrow's to-do list, replaying conversations or processing anxiety about things left undone. This is a real neurological phenomenon called the Zeigarnik effect, where incomplete tasks stay active in working memory until they are resolved or externalised.
Stopping and writing them down resolves the loop.
University of Michigan research shows that writing a specific to-do list for the following day — a brain dump of outstanding tasks — reduces bedtime worry and decreases sleep onset latency for people with anxiety-related sleep issues.
Add to this a short gratitude practice. Research links gratitude journaling directly to shifting pre-sleep cognitions from negative to positive, which improves sleep onset and sleep quality.
Try this: write down the three most important things you need to do tomorrow, one thing that went well today, and one thing you are grateful for. Then close the notebook. The day is done.
Why it works: Externalising your thoughts moves them from active working memory, where they keep your brain alert, to a written record your brain can trust. The gratitude practice shifts the emotional tone of your final waking thoughts from problem-solving to appreciation, which is a fundamentally different brain state to fall asleep from.
Step 3 — Do Some Stretching or A Body Scan
30 minutes before bed
Gentle stretching or a simple body scan releases the physical tension that accumulates in the body during a day of sitting, stress, and screen time. It also continues the work of calming the nervous system that the breathwork started.
Progressive muscle relaxation — the practice of systematically tensing and releasing muscle groups — has been shown in studies to increase deep sleep and improve sleep quality significantly. All you need to do is inhale, tense one area of the body (I like to start with the toes and work up to the head), and on the next exhale, fully release the tension in that area of your body. On the next inhale, move onto the next area of the body and continue until all parts of the body have been ‘released’.
A slow movement practice in the evening also helps lower core body temperature — one of the key physiological triggers for sleep onset. As your muscles relax and blood flow redistributes, your body begins the cooling process that signals to the brain that sleep is approaching.
Why it works: Physical tension and sleep are incompatible. Muscles that are held tight — particularly in the jaw, shoulders, neck, and hips — maintain a low level of nervous system activation that keeps the brain alert. Releasing that tension removes a significant barrier to deep rest. The slower the movement, the more effective.
Step 4 — Do Breathing Techniques
5-10 minutes before bed
When you are stressed — which for most of us is a significant portion of the day — your sympathetic nervous system is active. Cortisol is elevated, your heart rate is up, and your brain is scanning for problems.
None of this is compatible with falling asleep easily.
Controlled breathing is one of the fastest and most evidence-based tools to shift your body out of that state. Breathwork directly influences the vagus nerve — the primary nerve of the parasympathetic nervous system — and can shift your body out of fight-or-flight mode within minutes.
Try the 4-6-8 technique: inhale for four counts, hold for six, exhale slowly for eight. Or the physiological sigh — three short ‘sniffs’ through the nose followed by a long exhale through the mouth. Both activate the parasympathetic nervous system and begin lowering the cortisol that is keeping you alert.
Why it works: The extended exhale slows the heart rate by activating the vagus nerve. This sends a signal to the brain that the threat has passed, and it is safe to rest. Cortisol begins to drop, and melatonin rises. The body shifts from alert to restful.
Step 5 — Keep a Consistent Wake Time Every Day
Every day!
Having a consistent wake time is more powerful than a consistent bedtime, more powerful than melatonin supplements, and more powerful than any individual sleep habit.
Research from the National Sleep Foundation shows that consistent pre-sleep routines help regulate circadian rhythms and improve sleep quality across all age groups. When you perform the same calming activities in the same sequence each evening, your brain begins to associate those behaviours with sleep preparation, triggering the release of melatonin and the gradual lowering of core body temperature that accompanies sleep readiness.
Your circadian rhythm — your body's internal clock — is anchored primarily by your wake time, not your bedtime. When you wake at the same time every day, including weekends, your body learns precisely when to begin releasing melatonin the following night. Sleep pressure builds predictably. You fall asleep faster and sleep more deeply.
When you vary your wake time — sleeping in on weekends, staying up late on Fridays — you are disrupting that anchor and essentially giving yourself social jet lag every week.
Why it works: The body's sleep-wake cycle is regulated by the suprachiasmatic nucleus in the brain, which is entrained by light and behavioural cues. A consistent wake time is the single most reliable input for that system. Everything else in your wind-down routine becomes more effective when this anchor is in place.
You can eat perfectly, train hard, and manage stress diligently, but if you are not sleeping seven to nine hours of quality sleep consistently, you are leaving most of those benefits unrealised.
The wind-down routine is about giving your body a reliable signal that the day is over and it is safe to rest. Do it consistently for two weeks and notice what changes. Most people are surprised by how much better they feel.
